Do everything you did up to the way you got inside the lab. If you look at the sealed room from the general lab room, head left where there are two guards and a scientist. Throw the canister to somewhere in the middle between those guys and the guy in front of you, then make sure you don't kill anynone by throwing the golf ball in the same direction. Both guards on the left will go in and you will need to hurry: civilians get too scared to notice you but guards will, so nevermind civilians and keep going. Ring the alarm, wait till eberybody gets out, go in, turn on the ventilation and kill the virus - head out and hide.
To escape, create another explosion (remote explosive) to lure the guards out of there again. Same civilian principles hold. This is a fast way to do it. Of course, you can always snipe through the glass and scram - but this is just one way to do it.

I should add that I have done this up to 7 different times now (all of the methods mentioned, be it sniping or just blasting your way past the guards). It is easy and saves you a lot of time you would otherwise spend with gimmicks.
Missing out the dongle managed to get it down to 11 minutes, phew!
